Chapter 5

The Plate Method

The simplest way to build a fat-loss friendly meal. No apps, no scales, no math. Just look at your plate.

A balanced plate with grilled chicken, roasted vegetables, greens, and rice

The four building blocks

  • ½ plate vegetables — the base of every meal. Volume, fiber, nutrients.
  • ¼ plate protein — the muscle-preserving anchor.
  • ¼ plate carbs — your energy source.
  • A thumb of healthy fat — for flavor, hormones, and satiety.

Eyeball your portions

You won't track forever. Learn what a real portion looks like using tools you always have with you: your hands.

Protein (chicken, fish, beef)

Palm of your hand · ≈ 3–4 oz / 25–30g protein

Carbs (rice, potato, pasta)

Cupped hand · ≈ ½ cup cooked

Vegetables

Two fists · As much as you want

Fats (oil, nuts, avocado)

Thumb tip · ≈ 1 tbsp

Practice makes automatic

For your first week, build every meal using this framework — then check yourself with a scale once or twice to calibrate your eye. After that, you're free.

Action Step

The Plate Checklist. Run through this at every meal:

  • Half my plate is vegetables
  • I have a palm-sized protein
  • I added a cupped-hand of carbs (if I want them)
  • I measured my fats with intention
  • I'll eat slowly and stop at comfortably full
